Pumpkin Spice Exposed: The Sugar Check

Intro

Pumpkin spice season is in full swing, and we love a cozy cup as much as anyone. But have you ever wondered what’s really swirling around in that cup? We put on our detective hats and went straight to the source: the official nutrition pages from the cafés themselves. Here’s the sugar story, spilled. ☕🎃

The Daily Sugar Budget

First, a yardstick. The American Heart Association recommends limiting added sugars to no more than 6% of calories each day. For most women, that’s no more than 100 calories, or about 6 teaspoons of sugar. For men, it’s no more than 150 calories, or about 9 teaspoons. Since sugar has 4 calories per gram (also per the AHA), that works out to about 25 grams for women and 36 grams for men.

Numbers checked on October 21, 2026, for the standard recipe. Both brands note that their numbers are for the standard recipe and can vary, so customizing your drink changes the nutrition.

What Does It Mean?

  • Dunkin’ medium: 36 grams of added sugar is already more than the women’s daily limit of about 25 grams, and right at the men’s limit of about 36 grams, in a single drink.
  • Dunkin’ small: 25 grams of added sugar, which is about a whole day’s worth for most women.
  • Starbucks grande: 50 grams of total sugars. Starbucks doesn’t break out added sugar on that page, and some of the total comes naturally from milk, so we can’t say exactly how much is added. But the ingredient list starts the pumpkin spice sauce with sugar, and the whipped cream contains vanilla syrup, so a good chunk is the added kind.

Bottom line? These are dessert in a cup. Totally fine as a treat, but maybe not a daily habit.

The Lighter Homemade Version

Here’s our cozy, real-pumpkin latte where you control the sweet.

  • Prep time: 5 minutes
  • Cook time: 5 minutes
  • Servings: 1

Ingredients

  • 1 cup milk of choice (dairy, oat or almond)
  • 2 tablespoons pumpkin purée (plain pumpkin, not pie filling)
  • 1/2 teaspoon pumpkin pie spice (plus a pinch for topping)
  • 1/4 teaspoon vanilla extract
  • 1–2 teaspoons maple syrup, to taste
  • 1/2 cup strong brewed coffee or 2 shots of espresso

Steps

  1. Warm it: In a small saucepan, whisk the milk, pumpkin purée and pumpkin pie spice over medium heat until steaming. Don’t let it boil.
  2. Sweeten lightly: Turn off the heat and whisk in the vanilla and maple syrup. Taste first and start with just 1 teaspoon.
  3. Froth: Whisk hard, or use a milk frother, until foamy.
  4. Pour: Add the coffee to a mug, pour the pumpkin milk over it and dust with a pinch of spice.

Tips

  • Spice does the heavy lifting: Cinnamon, ginger, nutmeg and cloves bring so much flavor that you may find you need less syrup than you think.
  • Ordering out? Go for the smaller size, ask for fewer pumps of sauce and skip the whipped cream.
